Sleep: The Highest-Yield Thing on This Site

Nothing else returns as much for as little. It is also the one people are proudest of neglecting.

If everything on this site had to be reduced to one recommendation, it would be this. No supplement, diet or training protocol produces the breadth of effect that consistently adequate sleep does, and none of them work properly without it.

What happens while you are unconscious

  • The glymphatic system clears metabolic waste from the brain, including the proteins that accumulate in neurodegenerative disease. This runs primarily during deep sleep
  • Growth hormone is released in pulses during the first deep sleep cycles
  • Memory is consolidated — motor learning in deep sleep, emotional and associative processing in REM
  • Insulin sensitivity is restored. A single night of restriction measurably impairs glucose tolerance in healthy young adults
  • Appetite hormones reset. Short sleep raises ghrelin and lowers leptin, which is why tired people eat more and choose worse

The circadian question comes first

Sleep quality is largely decided by the clock, and the clock is set by light. The strongest signal is bright light in the first hour after waking — outdoors, not through a window, and on an overcast day it still exceeds any indoor lighting by an order of magnitude.

  • Morning daylight, ten to twenty minutes, ideally within an hour of waking
  • Dim, warm light in the evening. The intensity matters more than the colour
  • A consistent wake time, including at weekends. The wake time anchors the rhythm far more than the bedtime does
  • Daylight during the day, which raises the amplitude of the rhythm and makes the night signal stronger

The physical inputs

  • Cool. Core temperature must fall to initiate sleep, and a warm room blocks it
  • Dark, properly. Even modest light on the skin suppresses melatonin
  • Quiet, or consistent noise. Intermittent sound fragments sleep without waking you
  • No caffeine after midday. Its half-life is five to six hours, so an afternoon coffee is still a quarter present at bedtime
  • No alcohol as a sleep aid. It shortens sleep onset and then suppresses REM and fragments the second half of the night. Sedation is not sleep
  • Do not eat within three hours of bed. Digestion raises core temperature and interferes with the drop that sleep requires
The most common cause of poor sleep is not a sleep disorder. It is a schedule that supplies no morning light, too much evening light, caffeine too late and a meal too close to bed.

What to fix first

In order: consistent wake time, morning light, no caffeine after midday, no alcohol in the evening, cooler and darker room. That list is free, and it resolves most of what people try to solve with supplements. If sleep remains broken after all of it — particularly with snoring, or waking unrefreshed after adequate hours — get investigated for apnoea, which is common, seriously harmful and treatable.
